How Much Protein Do You Need to Build and Preserve Muscle?

Protein is not just for bodybuilders.
It is essential for maintaining lean muscle, supporting metabolism, improving workout recovery, managing hunger, and staying strong as you age. This becomes especially important for women after 30, when age-related muscle loss can gradually begin—even if the number on the scale does not change.
But how much protein do you actually need?
The answer depends on your body weight, activity level, age, training routine, and whether your goal is to build muscle, lose fat, or preserve the muscle you already have.
Let’s make the calculation simple.
Why Protein Matters for Muscle
Your muscles are constantly breaking down and rebuilding. Dietary protein supplies amino acids—the raw materials your body uses to repair and build muscle tissue.
When you combine sufficient protein with resistance training, you give your body two important signals:
- Resistance training tells your body to build and preserve muscle.
- Protein supplies the materials needed to do it.
Protein alone will not create significant muscle without a training stimulus. Likewise, strength training cannot produce the best results if your body is consistently short on protein.
Research involving resistance-training adults suggests that muscle-building benefits tend to level off around 1.6 grams of protein per kilogram of body weight per day, although some individuals may benefit from higher intakes depending on their goals and circumstances.
The Simple Protein Formula
For most active women who want to build or preserve muscle, a practical target is:
In pounds:
Body weight in pounds × 0.7 to 1.0 = grams of protein per day
In kilograms:
Body weight in kilograms × 1.6 to 2.2 = grams of protein per day
To convert pounds to kilograms:
Body weight in pounds ÷ 2.2 = body weight in kilograms
Example
A woman who weighs 150 pounds could calculate her protein target like this:
- Lower target: 150 × 0.7 = 105 grams
- Moderate target: 150 × 0.8 = 120 grams
- Higher target: 150 × 1.0 = 150 grams
Her practical daily protein range would be approximately 105 to 150 grams per day.
She does not automatically need the top of that range. A consistent intake of approximately 120 grams may be an excellent starting point, especially when combined with regular strength training.
Daily Protein Targets by Goal
For general health and light activity
Aim for approximately:
0.5 to 0.7 grams per pound of body weight
or
1.2 to 1.6 grams per kilogram
This range may be appropriate if you exercise recreationally but are not focused on building significant muscle.
To build muscle
Aim for approximately:
0.7 to 1.0 grams per pound
or
1.6 to 2.2 grams per kilogram
The higher end may be useful if you train intensely, have significant muscle-building goals, or prefer a higher-protein eating pattern.
To preserve muscle while losing weight
Aim for approximately:
0.8 to 1.0 grams per pound
or
1.8 to 2.4 grams per kilogram
A calorie deficit increases the risk of losing muscle along with body fat. A higher protein intake, combined with resistance training and a moderate calorie deficit, can help protect lean tissue.
Very lean, resistance-trained athletes completing an aggressive dieting phase may require a more individualized target based on fat-free mass. Most women following a sustainable fat-loss plan do not need an extreme amount of protein.
For women over 40
Aim for approximately:
0.7 to 1.0 grams per pound
or
1.6 to 2.2 grams per kilogram
Muscle becomes slightly less responsive to smaller protein servings as we age. This does not mean muscle cannot be built after 40, 50, or beyond. It means that resistance training, total protein intake, and adequate protein at each meal become increasingly important.

These numbers are ranges—not requirements to hit the maximum every day.
For many women, multiplying body weight by 0.8 provides a realistic and effective starting target.
What If You Have Significant Weight to Lose?
Using your current body weight can sometimes produce an unnecessarily high protein target.
If you carry a significant amount of body fat, calculate protein using one of the following:
- Your realistic goal weight
- Your estimated lean body mass
- A body weight you have previously maintained comfortably
- A target recommended by a registered dietitian
Example
If you currently weigh 220 pounds but your realistic goal weight is 165 pounds:
165 × 0.8 = 132 grams of protein per day
This may be more practical than automatically trying to consume 176 to 220 grams based on your current weight.
How Much Protein Should You Eat at Each Meal?
Total daily protein matters most, but distribution also matters.
Instead of eating very little protein during the day and trying to make up for it at dinner, divide your protein across three to five meals.
A practical target is:
25 to 40 grams of high-quality protein per meal
Another way to calculate it is approximately:
0.4 grams of protein per kilogram of body weight per meal
For example, a woman targeting 120 grams per day could divide it like this:
- Breakfast: 30 grams
- Lunch: 30 grams
- Afternoon snack: 20 grams
- Dinner: 40 grams
This creates multiple opportunities throughout the day to stimulate muscle protein synthesis.
Your body can digest more than 30 grams of protein in one meal. The idea that anything above that amount is “wasted” is a myth. However, spreading protein throughout the day is generally more useful for muscle support than consuming most of it at one sitting.
What Does 30 Grams of Protein Look Like?
Approximately 30 grams of protein can come from:
- 4–5 ounces of cooked chicken breast
- 5 ounces of lean turkey
- 5 ounces of lean beef
- 5 ounces of salmon
- One can of tuna
- 1½ cups of high-protein Greek yogurt, depending on the brand
- One cup of cottage cheese, depending on the brand
- Three eggs plus additional egg whites
- One scoop of protein powder, depending on the formula
- A combination of tofu, edamame, beans, lentils, and whole grains
Always check the nutrition label because serving sizes and protein content vary.
Does Protein Quality Matter?
Protein quality refers to the amount and balance of essential amino acids a food provides.
High-quality protein sources include:
- Eggs
- Chicken and turkey
- Lean beef
- Fish and seafood
- Greek yogurt
- Cottage cheese
- Milk
- Whey protein
- Soy foods
Plant-based diets can absolutely support muscle growth. However, plant proteins may sometimes contain lower amounts of certain essential amino acids or be less digestible.
Women following a fully plant-based diet may benefit from:
- Eating a variety of plant proteins
- Including soy, tofu, tempeh, edamame, legumes, and pea protein
- Combining protein sources throughout the day
- Using the middle or upper end of their protein range
You do not need to combine specific plant foods at every meal, provided that your overall diet is varied and supplies enough total protein.
Do You Need Protein Immediately After a Workout?
You do not have to drink a protein shake within minutes of finishing your final set.
The post-workout opportunity is much wider than many people believe. Still, having a protein-rich meal or shake within a few hours before or after training is a practical way to support recovery.
If you trained after going several hours without eating, consuming protein after your workout becomes more important.
A useful post-workout target is:
20 to 40 grams of high-quality protein
Carbohydrates can also be included to replenish energy and support recovery, especially after challenging or high-volume training sessions.
Protein Is Even More Important During Weight Loss
When you lose weight, your body does not automatically lose only fat. It may also break down lean muscle—especially when calories are cut too aggressively.
Losing muscle can leave you:
- Weaker
- More fatigued
- Less defined
- More likely to regain weight
- Burning fewer calories at rest
- Less capable in everyday life
Research indicates that eating more protein than the basic recommended allowance can help preserve lean mass during calorie restriction. In one controlled trial, a higher-protein diet combined with intensive exercise helped participants lose more fat while gaining lean mass during a calorie deficit.
For better muscle retention during weight loss:
- Use a moderate calorie deficit
- Eat sufficient protein
- Strength train at least two to four times per week
- Avoid replacing all resistance training with cardio
- Sleep seven to nine hours when possible
- Track strength and measurements—not only scale weight
The Recommended Dietary Allowance Is Not a Muscle-Building Target
The standard Recommended Dietary Allowance for protein is approximately 0.8 grams per kilogram of body weight, or about 0.36 grams per pound.
That amount is designed as a general minimum to help meet basic nutritional needs for most healthy, relatively inactive adults. It should not be confused with the amount that may optimize muscle growth, workout recovery, or muscle preservation during dieting and aging.
For a 150-pound woman, the basic allowance would be approximately 54 grams per day. Her muscle-focused target could be closer to 105–150 grams, depending on her training, health, and goals.
That is a meaningful difference.
Signs You May Not Be Eating Enough Protein
Possible signs include:
- Difficulty recovering from workouts
- Persistent soreness
- Loss of strength
- Frequent hunger
- Difficulty preserving muscle while dieting
- Meals that do not feel satisfying
- Brittle hair or nails
- Slow recovery from injury
- Most meals containing fewer than 20 grams of protein
These symptoms can have many causes, so they do not prove that you have a protein deficiency. They are reasons to examine your overall nutrition, recovery, training, and health.
A Simple High-Protein Day
Here is an example of how a woman could reach approximately 125 grams without eating enormous portions:
Breakfast: 30 grams
Greek yogurt, berries, chia seeds, and a small amount of high-protein granola.
Lunch: 35 grams
Grilled chicken salad with vegetables, quinoa, and a light dressing.
Snack: 25 grams
A protein shake or cottage cheese with fruit.
Dinner: 35 grams
Salmon, roasted vegetables, and a baked potato.
Daily total: approximately 125 grams
Protein intake does not have to be perfect. Being consistently close to your target is more important than hitting the exact number every day.
Common Protein Mistakes
Saving almost all your protein for dinner
A large dinner may help you reach your total, but spreading protein throughout the day provides more frequent muscle-building signals.
Assuming nuts and peanut butter are high-protein foods
They contain some protein, but they are primarily sources of dietary fat. They can be part of a healthy diet, but they are not always efficient primary protein sources.
Cutting calories too aggressively
Extreme dieting makes muscle preservation more difficult, even with adequate protein.
Believing protein replaces strength training
Protein supports muscle growth. It does not replace progressive resistance training.
Drinking shakes but ignoring whole foods
Protein powders are convenient, but whole foods also provide vitamins, minerals, healthy fats, and other important nutrients.
Increasing protein without considering digestion
Raise your intake gradually, drink enough water, and continue eating fiber-rich foods such as vegetables, fruit, beans, and whole grains.
Your Protein Action Plan
Start with these five steps:
- Multiply your body weight—or realistic goal weight—by 0.8.
- Use the result as your initial daily protein target.
- Divide that target across three to five meals.
- Aim for approximately 25–40 grams at each main meal.
- Combine your intake with progressive strength training.
Follow that target consistently for several weeks. Monitor your strength, workout recovery, hunger, energy, digestion, and body-composition progress.
Adjust the number if necessary. You do not need to chase an extreme protein intake to build a strong, lean body.
Frequently Asked Questions
Can women eat too much protein?
More is not automatically better. Once your protein needs are met, additional protein is unlikely to produce unlimited muscle growth. Extremely high intakes may also displace vegetables, fruit, carbohydrates, healthy fats, and other nutrient-rich foods.
Will protein make me bulky?
Protein does not automatically make a woman bulky. Significant muscle growth requires consistent resistance training, enough calories, progressive overload, genetics, and time.
For most women, increasing protein and strength training creates a firmer, stronger, more athletic appearance.
Can protein help with weight loss?
Protein can improve fullness, support lean-mass retention, and has a higher thermic effect than carbohydrates or fat. However, fat loss still requires an appropriate calorie balance.
Is a protein shake necessary?
No. You can meet your target entirely through food. A shake is simply a convenient option when time, appetite, or meal preparation makes your target difficult to reach.
Should I calculate protein from total weight or lean body mass?
Most people can use total body weight. If you carry significant excess body fat, use a realistic goal weight or work with a qualified nutrition professional to estimate an appropriate target.
Is a high-protein diet safe?
Higher-protein diets are generally well tolerated by healthy adults, but individual needs vary. Speak with a physician or registered dietitian before significantly increasing protein if you have kidney disease, reduced kidney function, liver disease, certain metabolic conditions, are pregnant or breastfeeding, or have been instructed to limit protein.
